The calculator lines your night up with full sleep cycles, so you wake during lighter sleep, and checks each option against the amount of sleep recommended for your age.
How This Calculator Works
Sleep is not one continuous state. Through the night you move through repeating cycles of light sleep, deep sleep and REM (dreaming) sleep, each lasting about 90 minutes on average. Waking at the end of a cycle, when sleep is lighter, tends to feel easier than being pulled out of deep sleep partway through one.
Wake time = Bedtime + Time to fall asleep + (Cycles × Cycle length)
Defaults: 90-minute cycles, 15 minutes to fall asleep
For a 7:00 AM alarm, 5 cycles (7.5 hours) plus 15 minutes to fall asleep gives a bedtime of 11:15 PM, and 6 cycles (9 hours) gives 9:45 PM. Every option is then rated against the National Sleep Foundation recommendation for your age, and the one closest to the middle of your recommended range is marked as the best fit.
Understanding Sleep Cycles
- Stage N1 (light sleep): The few minutes of transition from wakefulness. You are easily woken.
- Stage N2 (light sleep): Heart rate and body temperature fall. This makes up about half of a night's sleep in adults.
- Stage N3 (deep or slow-wave sleep): The hardest stage to wake from, and the most important for physical recovery. Deep sleep is concentrated in the first half of the night.
- REM sleep: Brain activity resembles wakefulness and most vivid dreaming happens. REM periods grow longer in the later cycles, toward morning.
Ninety minutes is an average, not a fixed rule. Individual cycles commonly run from about 70 to 120 minutes and shift across the night and from person to person. That is why the calculator lets you change the cycle length: if you regularly wake a few minutes before your alarm, or feel better on a slightly different schedule, adjust it to match.
Why Waking Mid-Cycle Feels Worse
The grogginess right after waking is called sleep inertia. It is strongest when you wake abruptly from deep slow-wave sleep and milder when you wake from light sleep. Without major sleep loss it rarely lasts more than about 30 minutes, but it is worse after short nights, because sleep-deprived people spend more time in deep sleep.
How Much Sleep Do You Need?
The National Sleep Foundation's expert panel set duration recommendations for each age group after reviewing the research on sleep and health. The "may be appropriate" range covers durations that suit some people but fall outside the range recommended for most. The American Academy of Sleep Medicine separately recommends at least 7 hours a night for adults.

Sleep and Fat Loss
Sleep is easy to overlook when you're focused on calories and exercise, but it has a measurable effect on how much of the weight you lose comes from fat.
Less Sleep, Less Fat Lost
In a controlled study, overweight adults followed the same reduced-calorie diet for two weeks, once with 8.5 hours in bed and once with 5.5 hours. Total weight loss was similar, but with short sleep the proportion lost as fat fell by 55% and the loss of fat-free mass rose by 60%. Participants were also hungrier.
Hunger Hormones
After just two nights of 4 hours in bed, compared with two nights of 10 hours, healthy young men had 18% lower leptin, the hormone that signals fullness, and 28% higher ghrelin, the hormone that drives hunger. Hunger rose by 24%, with the biggest increase in appetite for calorie-dense, high-carbohydrate foods. A large population study found the same hormone pattern, and a higher BMI, in people who habitually slept less.
Eating More
A meta-analysis of 17 studies found that people ate an average of 385 more calories per day after partial sleep deprivation, with no matching increase in calories burned. Sustained, that is enough to cancel a large part of a typical weight-loss deficit.
Sleep Debt
Sleep debt is the gap between the sleep your body needs and the sleep you actually get. An hour short each night adds up to seven hours over a week, close to a full night's sleep.
Sleep debt builds quietly. In a two-week laboratory study, people limited to 6 hours a night showed steadily worsening attention and reaction time, eventually matching the deficits seen after one to two nights without any sleep. Yet they rated themselves as only slightly sleepy, so feeling fine is not a reliable sign that you are getting enough.
Paying the debt back is slower than building it. In another study, people who spent a week with 5 or 7 hours in bed showed no improvement in reaction time after three recovery nights of 8 hours.
Tips for Better Sleep
Keep a consistent wake time. Getting up at the same time every day, including weekends, is one of the most effective ways to anchor your body clock. Pick a wake time you can keep, then use the calculator to set your bedtime.

Get into bed when you're sleepy. If you regularly take more than 30 minutes to fall asleep, going to bed later or getting up and doing something quiet until you feel drowsy often helps more than lying awake.
Keep the room cool, dark and quiet. Bright light, especially from screens, in the hour before bed can delay the release of melatonin and push back the time you feel sleepy.
Limitations
This calculator uses average cycle lengths and average time to fall asleep. Your actual cycles vary from night to night, so it cannot guarantee that you will wake at a cycle boundary. Treat the times as a sensible starting point and adjust based on how you feel.
The duration recommendations are for healthy people. Shift work, pregnancy, illness, medications and sleep disorders can all change how much sleep you need and how well you sleep. If you snore loudly, stop breathing during sleep, have persistent trouble falling or staying asleep, or feel very sleepy during the day despite enough time in bed, talk to a healthcare provider.
